The goal of the first seven days isn't to transform your body overnight. It's to establish a simple structure that can actually be repeated. Most people fail not because the plan was wrong — but because it was too complicated to sustain.
Daily calorie deficit. Adjust to your starting point — bigger isn't automatically better.
1.6–2.2g per kg of bodyweight every day. Non-negotiable.
Full-body resistance training across the week. Structured and consistent.
Every single day. Simple, sustainable energy expenditure.
Start by estimating your maintenance calories. A practical starting point: multiply your bodyweight in kg by 28–33 to get a rough daily maintenance figure. From there, subtract 500–1,000 calories to create your deficit.
If you have a lower bodyweight, less fat to lose, or a lower maintenance intake — target the lower end of that range. Forcing a 1,000-calorie deficit when it isn't appropriate will only make adherence harder.
Set protein at 1.6–2.2g per kg of bodyweight per day. Prioritise whole food protein sources. Eat mostly nutrient-dense foods, but allow enjoyable foods within your calorie target.

Three full-body resistance-training sessions across the seven days. The goal of training during a fat loss phase isn't to burn as many calories as possible — it's to maintain or build muscle while you're in a deficit.

Train major muscle groups with a small number of effective, stable exercises per session.
Aim to maintain or increase performance across the week. Strength is a signal you're keeping muscle.
Sessions are spaced to allow recovery. Don't add extra sessions to compensate for diet.
Walking increases your total daily energy expenditure without creating the fatigue that high-intensity cardio can accumulate across a week. It's recoverable, consistent and genuinely effective.
Additional cardio is optional during this initial seven days. Don't make it more complicated than it needs to be.
You don't need to do one long walk. Stack smaller walks throughout the day and the steps accumulate quickly.
Every day has a target. Every day counts. Use this as your daily reference.

Bodyweight fluctuates every day. Water retention, carbohydrate intake, sodium, food volume, training stimulus — all of it moves the scale independently of fat loss. A single weigh-in tells you almost nothing. Do not react emotionally to it.

Seven days builds the foundation. Meaningful fat loss is the result of repeating that foundation consistently over weeks and months — not finding a more aggressive approach after the first week.
